You’re Training Your Shoulders… So Why Is Your Lower Back Doing the Work?
You stand tall, grab a pair of dumbbells or a resistance band, and begin your shoulder exercise.
Everything feels fine at first.
But as the movement becomes harder, something changes.
Your ribs flare.
Your pelvis tilts forward.
And suddenly, your lower back develops a noticeable arch.
You may not even realize it is happening.
This is particularly common during exercises such as:
- Overhead shoulder press
- Dumbbell shoulder press
- Resistance-band shoulder press
- Theraband reverse fly
- Standing band pull-aparts
- Other standing shoulder and upper-back exercises
The important question is:
Is the arch itself the problem — or is it your body's way of finding another solution to complete the movement?
The answer is more interesting than simply saying, “Don't arch your back.”
What Happens When You Arch Your Lower Back?
Your spine naturally has curves.
A certain amount of lumbar lordosis — the inward curve of the lower back — is completely normal.
The problem is excessive or uncontrolled extension, particularly when it appears because your body is struggling to complete the intended movement.
During resistance exercise, the trunk acts as a stable platform from which the arms can move. Core musculature contributes to lumbopelvic stability and helps transfer forces between the lower and upper body.
When that stability is insufficient, the body may find movement elsewhere.
Instead of obtaining the required motion primarily from the shoulder and thoracic region, you may compensate by:
Extending the lumbar spine → rotating the pelvis → flaring the ribs → changing the position of the trunk.
You still complete the exercise.
But you may no longer be performing the movement in the way you intended.
Shoulder Press: The Classic Example
The overhead shoulder press requires the arms to move from approximately shoulder level to an overhead position.
That sounds simple.
Biomechanically, however, it requires coordination between:
- Shoulder joint movement
- Scapular movement
- Thoracic spine position
- Rib cage position
- Pelvic position
- Core musculature
- Lower-limb stability
The shoulder press is therefore not simply a “shoulder exercise.”
It is a whole-body movement.
During a standing shoulder press, the abdominal and gluteal musculature help prevent excessive spinal extension.
What happens when the weight is too heavy?
Imagine you are pressing a weight overhead.
Your shoulders reach a point where continuing the movement becomes difficult.
Instead of reducing the load, your body finds another strategy:
“If I extend my spine, I can get my arms higher.”
So the ribs move forward.
The pelvis may rotate anteriorly.
The lumbar spine extends.
And the weight reaches overhead.
You have successfully completed the repetition.
But your lower back has contributed movement that was not necessarily supposed to be there.
Why Does the Body Do This?
There isn't always one single reason.
Several factors can contribute.
1. Limited Shoulder Mobility
If the shoulder cannot comfortably achieve the required overhead range, the body may borrow movement from other segments.
One possible compensation is increased spinal extension.
This is why simply telling someone:
“Keep your back straight.”
may not solve the problem.
If the shoulder does not have the required mobility or control, the person may continue searching for movement elsewhere.
2. Limited Thoracic Mobility
Your upper back — the thoracic spine — also contributes to overhead movement.
If the thoracic region is relatively stiff, the body may compensate through the lumbar spine.
This can create the appearance of an exaggerated lower-back arch during overhead exercises.
Research examining overhead pressing has demonstrated that spinal and shoulder segments interact during the movement, highlighting the importance of trunk control and adequate shoulder range of motion.
3. Insufficient Trunk Control
Your core isn't simply there to create a “six-pack.”
It helps control the relationship between your rib cage, pelvis and spine.
During upper-limb movements, trunk muscles can activate in anticipation of the movement to help maintain spinal stability.
If that control is inadequate, excessive lumbar movement may appear.
This does not necessarily mean that your core is simply “weak.”
It may involve:
- Poor motor control
- Fatigue
- Poor breathing strategy
- Inadequate trunk endurance
- Difficulty maintaining pelvic position under load
4. The Resistance Is Too High
This is one of the easiest things to overlook.
Sometimes the movement problem isn't mobility.
It is simply too much resistance.
When the target muscles can no longer produce enough force, the body may recruit additional movement from other regions.
During a shoulder press, that can appear as:
leaning backward + rib flare + lumbar extension.
During a Theraband reverse fly, it may appear as:
arching the back + swinging the arms + excessive trunk movement.
A useful rule is:
If reducing the resistance immediately improves your movement, the resistance may have been exceeding your current movement capacity.
What About the Theraband Reverse Fly?
The reverse fly primarily targets the posterior shoulder and upper-back musculature.
It is often used to develop:
- Posterior deltoid strength
- Upper-back strength
- Shoulder control
- Scapular control
But there is a common compensation.
As the band becomes harder to pull apart, the person may start:
arching the lower back → pushing the chest forward → moving the entire trunk → pulling the band using momentum.
Now the exercise may look impressive.
The band moves a long distance.
But movement quantity is not the same as movement quality.
The objective should be to create controlled movement through the shoulder and upper-back region while maintaining appropriate trunk stability.
Guidance for resistance-band reverse flies similarly emphasizes trunk stability and avoiding excessive back arching.
The Hidden Clue: Your Ribs
One of the easiest ways to identify excessive lumbar extension is to watch the rib cage.
During a shoulder press, instead of only looking at the lower back, look at the relationship between:
Ribs ↔ pelvis
If the ribs suddenly flare upward as the arms move overhead, the lumbar spine may also be moving into excessive extension.
Think:
“Ribs stacked over pelvis.”
Not:
“Chest as high as possible.”
These two instructions can produce very different movement strategies.
Is Arching Your Back Always Dangerous?
No.
This distinction is important.
The human spine is designed to move.
Lumbar extension itself is not automatically harmful, and seeing an arch does not mean that an injury is occurring.
The bigger concern is excessive, repeated, uncontrolled or painful movement, particularly when it appears as compensation for a movement limitation or excessive training load.
Poor technique, inappropriate resistance and excessive movement can increase mechanical demands on the spine and surrounding tissues. Lumbar stabilization depends on coordinated control of the abdominal, pelvic and spinal musculature.
Therefore, the goal should not be:
“Never move your spine.”
The goal should be:
“Control the amount of spinal movement appropriate for the task.”
A Simple Sports Science Test
Try this with a shoulder press.
Step 1 — Perform the exercise normally
Use your usual resistance.
Record yourself from the side.
Look for:
- Rib flare
- Excessive lumbar arch
- Leaning backward
- Pelvis moving forward
- Head moving excessively forward
Step 2 — Reduce the resistance
Use a lighter weight.
Perform the same movement slowly.
Step 3 — Focus on your trunk
Think:
“Ribs down. Pelvis controlled. Push through the shoulders.”
Step 4 — Compare the videos
If the lighter resistance produces a significantly better trunk position, your original load may have exceeded your ability to maintain the desired movement strategy.
That is useful information.
It is not failure.
It is movement assessment.
How to Correct the Shoulder Press
Try these principles:
1. Reduce the Load
Don't allow the weight to dictate your technique.
A lighter load performed with excellent control can be more valuable than a heavier load performed with compensation.
2. Control Your Rib Cage
Avoid aggressively pushing the chest upward.
Think about maintaining a stacked rib-cage and pelvic position.
3. Brace Your Trunk
Create controlled abdominal tension before pressing.
The goal isn't to hold your breath indefinitely.
The goal is to create enough trunk stiffness to control the movement.
4. Check Shoulder Mobility
If you consistently cannot reach the required overhead position without arching, investigate the shoulder and thoracic movement rather than simply forcing the lumbar spine to compensate.
5. Progress Gradually
Build the resistance only when you can maintain the desired movement strategy.
How to Correct the Theraband Reverse Fly
For the reverse fly:
Start with less band tension.
The resistance should allow you to move the arms without using your entire body.
Keep your trunk controlled.
Avoid deliberately pushing your chest forward or exaggerating the lumbar curve.
Move through the shoulders.
Think about moving the arms apart while maintaining control of the torso.
Slow the movement down.
If slowing the exercise makes the movement much harder, you may have previously been relying on momentum.
Stop chasing range.
More movement isn't automatically better.
The best range is the range you can control.
The Bigger Lesson: Movement Is a System
This is where exercise science becomes particularly interesting.
A shoulder exercise can reveal something about the entire kinetic chain.
When you see a lower-back arch during a shoulder movement, don't immediately conclude:
“The person has a weak core.”
Instead, ask:
Why does the body need this compensation?
Could it be:
Mobility?
Strength?
Motor control?
Fatigue?
Resistance selection?
Technique?
Pain avoidance?
Previous movement habits?
The visible movement is only the final result.
The real assessment begins by understanding why the movement happened.
What Should You Feel During These Exercises?
During a shoulder press, you should generally expect the shoulders and triceps to be major contributors, with the trunk helping stabilize the body.
During a reverse fly, you should feel the posterior shoulder and upper-back musculature working.
If the exercise consistently produces:
- Lower-back discomfort
- Neck discomfort
- Shoulder pain
- Excessive trunk movement
- Loss of control
then the exercise, resistance, technique or movement strategy should be reassessed.
Pain should not simply be ignored in the pursuit of better form. Persistent or significant pain warrants assessment by an appropriately qualified healthcare professional.
Don't Just Ask, “Is My Form Correct?”
Ask a better question:
“Why is my body choosing this movement?”
That question changes everything.
A lower-back arch during a shoulder press isn't merely a visual mistake.
It can be a clue.
It may tell you that the current combination of mobility, strength, motor control and resistance is demanding more than the body can currently manage.
And that's exactly where movement assessment becomes valuable.
